You'd be good to keep a steady 12 or so km/h whilst running. You'll fuck yourself up if you try any faster than that for a longer amount of time.
Technically the thread is about running also, which could be considered a fast jog. He just wants to improve his time, not run the 100 metre in 9 seconds.

Yeah that's what I am working on too. I rather be able to run 3 kilometres relatively quickly as opposed to running 6-8 kilometres over the course of...well I don't know, never ran that far.
